    <content type="html">&lt;p&gt;&lt;/p&gt;&lt;p&gt;A couple of weeks ago I told you about my halt in progress in my climbing improvement plan. I explained that I have gained weight, and although much of it is muscle weight it is putting extra stress on my fingers (which is impairing my performance, especially on overhanging routes).&lt;/p&gt;
&lt;p&gt;I&amp;#8217;m into my third week of a body composition workout, designed to cut weight while maintaining lean muscle mass. I said I would share the workout with you, so as promised here it is&amp;#8230;&lt;span id="more-574"&gt;&lt;/span&gt;The workout is split over 3 days.&lt;/p&gt;
&lt;p&gt;The exercises are performed in a circuit format &amp;#8211; no rests! The idea is to stress your muscles and your cardiovascular systems at the same time, so you should be out of breath for much of the workout. Don&amp;#8217;t be tempted to slow down so you can do more weight. You will notice that many of the exercises are the same ones used in the &lt;a href="/tag/strength-conditioning/"&gt;strength conditioning workouts&lt;/a&gt;, this is because we want to make sure we keep as much strength conditioning as possible as we shed excess weight. For this &lt;strong&gt;weight loss workout&lt;/strong&gt; perform the exercises faster, more explosively and with less weight.&lt;/p&gt;
&lt;p&gt;At the end of each workout you perform 15 &amp;#8211; 20 minutes of interval training. For those of you that don&amp;#8217;t what interval training is, it is where you have short bursts of very high intensity cardiovascular training. You slow down in between bursts just long enough to let your heart rate and breathing slow to a comfortable level, then go again. Rinse and repeat until the wheels fall off (or 20 minutes &amp;#8211; whichever comes first).&lt;/p&gt;
&lt;h2&gt;Work out 1.&lt;/h2&gt;
&lt;p&gt;Circuit x 4&lt;/p&gt;
&lt;ul&gt;
&lt;li&gt;Step up with shoulder press&lt;br /&gt;
With a dumbell in each hand, step up onto a bench or a chair bringing your trailing knee up in front of you so you&amp;#8217;re standing on one foot. As you step up and your leg straightens out, swing the dumbells up in a curl-movement, finishing with you hands palm up, wrist facing forward. Then, still standing on one leg, drive through with both hands to press the dumbells above your head. Lower them back to your shoulders and step down, allowing your hands to swing back down by your sides. Alternate feet for each repetition (10 &amp;#8211; 12 repetitions either side)&lt;/li&gt;
&lt;li&gt;&lt;a href="/climbing-techniques-–-a-plan-to-raise-your-game-week-4-–-strength-conditioning-and-grip-workout-1/"&gt;Chin ups&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;1 leg &lt;a href="/week-6-–-strength-conditioning-and-grip-workout-3/"&gt;hamstring curls on a swiss ball&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;&lt;a href="/climbing-techniques-–-a-plan-to-raise-your-game-week-4-–-strength-conditioning-and-grip-workout-1/"&gt;1-arm dumbell chest press on a swiss ball&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;Barbell high pull&lt;br /&gt;
Stand with your feet a little wider than shoulder width apart, holding a barbell with a narrow, overhand grip (palms toward you). Squat down, keeping your back straight (like you would for a dead-lift) until the weight just touches the floor. Return explosively to your start position but pull the weight up to your chin at the same time in an upright row. Repeat for 12 repetitions.&lt;/li&gt;
&lt;/ul&gt;
&lt;p&gt;3 sets of &lt;a href="/week-6-–-strength-conditioning-and-grip-workout-3/"&gt;swiss ball crunches&lt;/a&gt;&lt;/p&gt;
&lt;p&gt;15 &amp;#8211; 20 minutes of intervals (I like to do rowing, cross trainer then running for about 7 minutes each &amp;#8211; do whatever cardio vascular exercises do it for you, Make it as hard as you can. No wimping out!)&lt;/p&gt;
&lt;h2&gt;Work out 2.&lt;/h2&gt;
&lt;p&gt;Circuit x 4&lt;/p&gt;
&lt;ul&gt;
&lt;li&gt;1 arm / opposite leg dumbell shoulder press&lt;br /&gt;
Perform single arm dumbell shoulder presses while stood on one leg (the opposite leg to the side you&amp;#8217;re holding the dumbell). Be careful not to fall over &amp;#8211; start with light weights.&lt;/li&gt;
&lt;li&gt;&lt;a href="http://www.youtube.com/watch?v=aOVN4JrF7vE"&gt;Bent over barbell row&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;&lt;a href="http://www.youtube.com/watch?v=yHu4jhUbx9M"&gt;Front squats&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;&lt;a href="http://www.youtube.com/watch?v=jpkCXg2FRk8"&gt;1-arm high cable chest press&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;Alternate leg stride with rope triceps press&lt;br /&gt;
Set up a cable machine at about chest height, with the rope triceps extension attachment. Hold the rope in both hands, elbows bent, hands at neck height with your back to the machine (palms facing in). Move forward so you get a little bit of tension in the cable. Step one foot about 3 feet in from on the other one and lean forward to take the strain. Push off explosively from your back foot, stepping through and past your front foot. At the same time, use the momentum to extend your arms out in front and above you in a triceps press. Return your arms to their original position as you step back. Repeat for 12 repetitions on the same foot. Swap feet on the next circuit (so you do 2 sets for each side).&lt;/li&gt;
&lt;/ul&gt;
&lt;p&gt;3 sets of kneeling, oblique cable crunches&lt;/p&gt;
&lt;p&gt;15 &amp;#8211; 20 minutes of intervals &amp;#8211; feel the gurn!&lt;/p&gt;
&lt;h2&gt;Work out 3.&lt;/h2&gt;
&lt;p&gt;Circuit x 4&lt;/p&gt;
&lt;ul&gt;
&lt;li&gt;Half kneeling cable wood chop&lt;br /&gt;
Very similar to the &lt;a href="/climbing-techniques-–-a-plan-to-raise-your-game-week-5-–-strength-conditioning-and-grip-workout-2/"&gt;standing wood chop&lt;/a&gt;, but kneeling on one knee (the knee furthest from the machine)&lt;/li&gt;
&lt;li&gt;Alternate lunge on BOSU&lt;br /&gt;
There&amp;#8217;s a good example of this exercise on &lt;a href="http://www.youtube.com/watch?v=0eMD1KZSWxI"&gt;Youtube&lt;/a&gt; (but with a twist, they incorporate a lateral raise &amp;#8211; cool)&lt;/li&gt;
&lt;li&gt;Dumbell &lt;a href="http://www.youtube.com/watch?v=KzZgEmGyWVc"&gt;straight leg deadlift&lt;/a&gt;&lt;/li&gt;
&lt;li&gt;&lt;a href="http://www.youtube.com/watch?v=rIMRzExddlU"&gt;1 arm dumbell clean and press&lt;/a&gt; (with dumbell or kettle bell)&lt;/li&gt;
&lt;li&gt;&lt;a href="http://www.youtube.com/watch?v=aXPyVdVPPsY"&gt;Rope row to neck&lt;/a&gt; (performed seated in this video, but you can do standing or seated)&lt;/li&gt;
&lt;/ul&gt;
&lt;p&gt;3 sets of &lt;a href="/week-6-–-strength-conditioning-and-grip-workout-3/"&gt;kneeling swiss-ball balances&lt;/a&gt;&lt;/p&gt;
&lt;p&gt;15 &amp;#8211; 20 minutes of intervals &amp;#8211; feel the gurn!&lt;/p&gt;
&lt;p&gt;I&amp;#8217;m going to be doing this workout for 4 to 6 weeks. In 1 and a half weeks I have lost about 2lbs so far. It&amp;#8217;s imperative to eat a low carb diet with this work out if you want to cut up. Try reducing your intake by 200 calories per day.&lt;/p&gt;
&lt;p&gt;I think for future workout posts I&amp;#8217;m going to try to do video demonstrations myself. It&amp;#8217;s very difficult to describe the exercises, and the video on Youtube is often pretty suspect. Until then, I hope you can work these out.     <content type="html">&lt;p&gt;The last couple of days I have been out on the slate looking for a local project to try and climb. My main problem is that whilst the hard slate sports route are great, and some of the move amazing, many have been &amp;#8216;created&amp;#8217; for those a damn sight taller and often a lot strong than me.&lt;/p&gt;
&lt;p&gt;As such so far I have eliminated Manic Strain, as some of the moves are just too long and hard for me&amp;#60;Ohhh Missus&amp;#62;. Similarly, Cwms The Dogfish, had a couple of moves that even when I got the hold I was aiming for my feet were off the holds I was planning to reach them from. The Dark Destroyer felt the same, although I believe that most of the really long reaches ended on a good crimp, so felt like I good actually jump through these reaches, although it is mighty sustained at the top.&lt;/p&gt;
&lt;p&gt;I got on Tru Clip today, a route that i have flashed on a top-rope before, and for some reason, I could touch several of the moves. So I am now left with a very short list. I need to work the top crack on Gin Palace but that should hopefully go, as well as get back on Forinsain Motspur, and get a sequence that works for the bottom crux. Other than that I am planning on looking at Misogynist&amp;#8230;., The Dark Half, Exocet and the sports route in the bottom of Twll Mawr.&lt;/p&gt;
&lt;p&gt;I have borrow Hosey shunt, so I can work these routes without boring my belayers to death. Besides i have bruised finger tips, a strained big left toe and aches in muscles that I forgot I have, I must try harder.&lt;/p&gt;

På det stora blocket brevid sitter åskådarna med fika och hejar på. Lederna är lätta att läsa eftersom man ser dem tydligt från blocket, vilket gjorde att jag lyckades göra Magic Festival &lt;/span&gt;&lt;/span&gt;&lt;span class="Apple-style-span" style="font-weight: bold; "&gt;&lt;span class="Apple-style-span" style="font-weight: normal; "&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;och La Corva de la Felicitat onsight. Här är vi i byn Cordunella de Montsant hos &lt;/span&gt;&lt;/span&gt;&lt;a href="http://www.baronia-m.com/"&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Baronia de Montsant&lt;/span&gt;&lt;/span&gt;&lt;/a&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;, på vägen upp till Siurana. Den bästa flarran var dessertvinet &lt;/span&gt;&lt;/span&gt;&lt;a href="http://www.baronia-m.com/vinos/null/5"&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Dolc D'Englora &lt;/span&gt;&lt;/span&gt;&lt;/a&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;på druvan Garnatxa (Grenache) och Carignen som var björnbär och cassis i en ljuvlig kombination. Passar nog perfekt till en lagom salt mögelost med kanske just björnbärssylt eller marmelad.&lt;/span&gt;&lt;/span&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Om ni har vägarna förbi så måste ni testa vinerna. De serveras alldeles för svala men man får ändå ett bra hum om hur de är. Jag och Johan börjar med en magnifik 7a på El Pati-sektorn som säkert är 40 meter lång med känslig toppslab, för att sedan gå till sektor L'Olla och några press på "La cara que no miente", 8a+. Vädret är perfekt. 5 grader och moln och vi beger oss till sektor Raco de les Espadelles. Efter att ha klättrat "Viote, my friend" 7c+, på andra försöket några dagar tidigare så kunde jag inte låta bli att försöka grannleden "Telemaster" 8a. Jag föll på toppen på andra försöket och Johan Larsson var en tröstande kamrat och bra coach och övertalade mig till ytterligare ett försök, och det tackar jag Johan för. Jag gjorde leden ganska enkelt och det var en otroligt härlig känsla.&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Som vanligt åker jag hemåt men den där känslan att jag skulle vilja vara borta 4 veckor till. När jag landar på Arlanda så skiner solen och vårvärmen börjar ta sitt grepp om Stockholm. I Barcelona regnar det och nu snöar det tydligen. Ännu en gång har &lt;/span&gt;&lt;/span&gt;&lt;a href="http://upload.wikimedia.org/wikipedia/commons/7/74/John_Pohlman.jpg"&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Gud&lt;/span&gt;&lt;/span&gt;&lt;/a&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt; varit med oss.&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:'courier new';"&gt;&lt;span class="Apple-style-span" style="font-size: small;"&gt;Att få reda på vad någon klarade av är bara en del av det intressanta. 		&lt;/p&gt;&lt;p&gt;Last weekend at &lt;a href="http://www.centralrockgym.com/" target="_blank"&gt;Central Rock Gym&lt;/a&gt; in Worcester, MA Josh and Brett Lowell from &lt;a href="http://bigupproductions.com/" target="_blank"&gt;Big Up Productions&lt;/a&gt; collaborated with gym owner Joe Hardy in an attempt to create a short film that will highlight indoor climbing.  Adam Roy of Matador Sports was on hand to &lt;a href="http://matadorsports.com/behind-the-scenes-of-big-ups-new-indoor-climbing-film" target="_blank"&gt;provide some background on how the idea came about&lt;/a&gt;:&lt;/p&gt;
&lt;blockquote&gt;&lt;p&gt;Big UP had filmed segments on gym training and climbing competitions for their movies, and for years, Josh had wanted to make “something really stylized and careful about indoor climbing.”&lt;/p&gt;
&lt;p&gt;“There are a lot of people now who only climb indoors. To them, climbing is climbing in a gym,” he [Josh Lowell] says. “It’s surprising that no one’s put the effort in yet to make it look cool.”&lt;/p&gt;
&lt;p&gt;After a couple of conversations with Hardy, Josh Lowell and Big UP were in. They got together a cast of four of the best young sport climbers on the competition circuit: besides Robinson and Vorotnikov, Big UP brought in national sport climbing champion Sasha DiGiulian, and 8-year-old competitive climber Ashima Shiraishi. Josh convinced Prana and several other climbing gear makers to sponsor the film, and Hardy offered up his gym for the shoot.&lt;/p&gt;&lt;/blockquote&gt;
&lt;p&gt;It remains to be seen how exciting a film about indoor climbing can be, but if anyone is up to the challenge it&amp;#8217;s the guys from Big Up.  The short film will be released online for free sometime in April.&lt;/p&gt;

Only it hasn't been hibernation... it's been a strange experience in constant motion for the last few months... very little rest, a very lot of movement, and very little of any of it within as much of my own direction or control as I've become accustomed to.  The short version might be, "Shit happens."  &lt;br /&gt;&lt;br /&gt;So, whatever I'd call it, here I am.  &lt;span class="fullpost"&gt;I'm holed up for a couple of days in soft-water Spokane Valley, WA, in a kinda ok hotel.  Work is full, and fun, and interesting, and really a dream come true kind of setup... I get to travel, meet new and interesting people who play outside, and talk a bit about gear, but mostly play outside and talk about playing outside.  &lt;br /&gt;&lt;br /&gt;There's a strange new learning, in this kind of worktravel blend.  I hang the "do not disturb" sign like other professional travelers I've observed, so that the privacy of my chaotic little sanctuary away from home is the same when I return to it as when I leave it... a universal constant I take for granted at home.  My systems for keeping organized are getting better.  I'm trying to make more time for phone calls to friends and family (I'm failing miserably at that one, at the moment, but hopefully I'll improve).  I'm getting better about eating well, and I'm determined to get better about exercising even while I'm on the road.  I can feel myself slipping into expedition mode, where I have brief, meaningful interactions with strangers I may or may not ever see again, but whose time and words and smiles I value because I miss the human interaction normally delivered by my close friends and family.  &lt;br /&gt;&lt;br /&gt;Last week I set off for Nelson, BC for a ski event (which rocked, by the way) and a big stretch of the trip from Spokane through Metalline Falls, across the border and into Nelson was brand new to me.  It was ground I'd never covered before, even though it's only a day's drive from home.  I'm enjoying that part of my job... it won't always be new, but when it is, it's great.  I have a bit of a dormant travel virus in me... last year's big trip was a flare-up, but since then, I've been in a bit of a recovery mode.  Driving through new terrain in my home state made it flare up, just a bit.&lt;br /&gt;&lt;br /&gt;I haven't been climbing much... partly, my personal life took over everything else there for a few weeks, and I'm still digging out a bit.  Partly, I've been dealing with a nagging injury from last December, and my body finally issued a stop work order a few weeks ago that even I wasn't able to set aside.  Some self-care has been in order, and is in order, for awhile to come.&lt;br /&gt;&lt;br /&gt;My harness doesn't tighten down quite the way it should... my training dropped off entirely for a few necessary weeks.  During that time, life was family -&gt; work -&gt; family -&gt; work ... lather, rinse and repeat.  It was a bit of a blessing in disguise, since the covalent bonds that connect me to the people I love and who love me back are ... not stronger, since they're always strong, but I've been reminded of them, and now's a good time for that, since my life is even a little less conventional right now than my normal level of unconventional.  &lt;br /&gt;&lt;br /&gt;As I move through this world so close to home but not home, I'm thinking a lot about friends who are getting ready to head to far flung places.  This Everest season is unlike years past for me, where I was able to lightly follow &lt;a href="http://www.alanarnette.com" target="_new"&gt;the action&lt;/a&gt; from the comfort of my laptop and then watch the post-season documentaries with my climbing friends as a form of entertainment, this season is closer to home.  I'm thinking positive thoughts of health, safety and success for each friend headed for the mountain -- the blessing bestowed upon me during my wander through the region last fall.  &lt;br /&gt;&lt;br /&gt;I'm looking forward to the next few days of work, and then to a few days closer to home, hopefully involving friends, family, and playing outside.  And probably, a whole lot of salad and trail running.  Next week, if plans hold, takes me down to Red Rock for the Red Rock Rendezvous, an event that will truly blur the line between work and play for me.  I'm hoping for at least a bit of cragging while I'm there... I'm not in epic, long, trad-leading shape, at the moment, but I am excited about the prospect for getting in some bolt clipping in between work commitments while I'm there and seeing so many friends (and making so many new ones) all in one place.&lt;br /&gt;&lt;br /&gt;If you've emailed / messaged / commented / etc and not gotten a response from me, I apologize.  I usually manage to keep up, but just trust me when I say that the last few months have been unusual to a degree that I just wasn't able to respond to everything.
